Strength Testing

Before starting any strength program, it’s essential to assess your baseline. This allows you to track progress and tailor training to your specific needs. Testing your strength with either 3 rep max (3RM) or if more experienced 1 rep max (1RM) in a few key movements will provide a clear picture of your capabilities:

  • Squat: A fundamental exercise to assess lower-body strength and overall power.
  • Bench Press: Vital for upper-body pushing strength, especially in contact sports like football or rugby.
  • Pull-ups: Essential for upper-body pulling strength, especially for athletes in sports that require vertical movements or grappling.

Once you’ve completed these tests, use the results to guide the intensity and focus of your training sessions. Safety is paramount when lifting heavy weights so ensure that you complete all testing with a spotter or under the supervision of a health professional.

Strength Training Integration

  • Frequency & Periodisation: Aim for 2-3 strength sessions per week. Begin with moderate intensity (60-70% of your 3RM) and progressively increase over a 6-8 week period.
  • Progressive Overload: Consistently increase the load, reps, or sets to push your strength limits. Using reps in reserve (RIR) or rate of perceived exertion (RPE) are easy methods to ensure that you are progressing appropriately
  • Exercise Selection: Incorporate both traditional strength training (e.g, squats, deadlifts, bench press) and Olympic lifting (e.g, cleans, snatches) for explosive power and sport-specific strength. Use accessory exercises (e.g., lunges, planks) to address any imbalances and improve functional strength.
